Warm-up

  • Calf-raises -> Good mornings
  • Super set
    • Pull-ups         - 10, 10, 5
    • Push-ups         - 20, 20, 10
    • Double bar dips  - 10, 10, 5

Core workout

  • Ab crunches (machine) - 15 x 3
  • Leg raises - 15 x 3
  • Declined crunches - 15 x 3
  • Super set - 3 sets
    • Plank - 30 seconds
    • Mountain climbers - 20 (each side)

Stretching

  • Stick exercises
  • Back stretches
