Warm-up

Skill work

Strength Workout

  • Ring chin-ups - 9, 7, 6
  • Clean to press - 5, 5, 5 (2.5 kg each side), 5 (2.5 kg)
  • Bench press (3-0-1-1) (DL BB) - 8 (25 kg each side, 25 kg), 7 (25 kg)
  • DB rows (2-1-1-0) - 10 (25 lb each side, 25 lb)
  • Seated rows (underhand grip) - 10 (40 kg, 50 kg)
  • Hanging knee raise to L-sit release - 6, 6, 6

Finisher

  • Chest doorway stretch
  • Dead hang
  • Wrist flexibility
  • Split stretch
  • Kicks
